Jump rope interval workout: 3 timed plans
Work and rest numbers you can copy today, from a gentle 20-on, 40-off start to Tabata, and how to run them with Bouncer's interval timer on iPhone and Apple Watch.
Three jump rope interval plans
Each plan is written as work / rest × rounds. The last round has no trailing rest, so total time is rounds × work plus one fewer rests.
| Level | Work / rest × rounds | Total time | Notes |
|---|---|---|---|
| Beginner | 20s / 40s × 6 | 5:20 | Long rests to keep your form clean. Add a round when it feels easy. |
| Intermediate | 30s / 15s × 10 | 7:15 | Matches the Turbo Bounce program and the 30/15×10 preset in Bouncer. |
| Advanced | 20s / 10s × 8 | 3:50 | Classic Tabata, also a one-tap preset in Bouncer. |
These are reference structures, not a prescription. Pick the one where you can hold steady jumping through the last work round, and change one number at a time: more rounds, longer work, or shorter rest. Skip the session if something hurts.
What Bouncer's interval timer does
- You set work, rest and rounds. Work runs from 10 to 300 seconds in steps of 5, rest from 0 to 180 seconds in steps of 5, and rounds from 1 to 30.
- Presets. Tabata 20/10×8, 30/15×10 and 45/15×6 are one-tap chips, and the Turbo Bounce (30s on, 15s off × 10) and Tabata hops programs are on the Home screen.
- A live phase chip (Apple Watch and the iPhone tap-count screen). It reads like "WORK 0:30 · 2/10", then "REST 0:15 · 2/10", and "DONE" at the end.
- Spoken cues (Apple Watch and the iPhone tap-count screen). With voice cues on in Settings, Bouncer says "Go!" on the first round, "Round 2 of 10. Go!" on later ones, "Rest. 3 rounds to go." during rest, and "Workout complete. Nice work!" at the end. Each change is spoken once.
- Pausing is safe. The timer follows active time, so a pause never advances a phase.
- It tells you when it is done. On the iPhone tap-count screen the session finishes by itself after the last round. On Apple Watch the chip shows "DONE" with a haptic and a spoken cue, then you tap End.
How to run an interval workout in Bouncer
- Open the start screen and tap Intervals & rounds.
- Turn on Timed rounds, then tap a preset chip or set Work, Rest and Rounds with the steppers (for the beginner plan: 20, 40, 6).
- Apply the plan, then pick how to track jumps on the screen behind the card. The plan shapes the session; it doesn't start one by itself.
- Start jumping. Follow the chip or just listen for the cues.
The phase chip and spoken round cues run on the Apple Watch and on the iPhone's tap-count screen. The Watch leaves your hands and phone free.
On Apple Watch
- Apple Watch. After you have run a timed-rounds workout on the iPhone, a Rounds pill with that work/rest×rounds shape appears on the Watch start screen. Tap it to turn rounds on. During the workout the Watch taps your wrist at every phase change and speaks the same cues when voice cues are on.
What is free and what is Pro
Timed rounds, the presets, the Home programs, spoken round cues and the Watch Rounds pill need no Pro. Counting, timing, history and Apple Health stay free. Bouncer Pro adds more than one saved workout in the custom workout builder, along with Insights charts and other extras.
Frequently asked
What is a good jump rope interval workout for beginners?
Start with 20 seconds of jumping and 40 seconds of rest for 6 rounds, about 5 minutes 20 seconds in total. Long rests let you keep your form clean. Add a round or shorten the rest by 5 seconds when it feels easy.
How long should a jump rope interval workout be?
Between 4 and 10 minutes of timed rounds is a practical range for most sessions. The plans in this guide run from about 4 minutes (Tabata) to about 7 minutes (30 on, 15 off for 10 rounds).
Does Bouncer have a jump rope interval timer?
Yes. Bouncer's timed rounds let you set work seconds, rest seconds and the number of rounds, show a live WORK or REST chip, speak each phase change, and signal the end when the last round finishes: the iPhone tap-count screen finishes the session itself, and Apple Watch shows "DONE" with a haptic and a spoken cue, then you tap End. Work can be set from 10 to 300 seconds, rest from 0 to 180 seconds, and rounds from 1 to 30.
Does the interval timer work on Apple Watch?
Yes. After you run a timed-rounds workout on the iPhone, a Rounds pill with that shape appears on the Apple Watch start screen. During the workout the Watch taps your wrist at each phase change and, with voice cues on, speaks the cue.
Is the Bouncer interval timer free?
Timed rounds, the built-in presets, spoken round cues and the Watch rounds pill are available without Pro. Bouncer Pro adds more than one saved custom workout in the custom workout builder.

Set it once, then just jump
On Apple Watch and the iPhone tap-count screen, Bouncer's interval timer counts the rounds and speaks the cues; the iPhone tap-count screen finishes the plan for you, and Apple Watch signals DONE with a haptic and voice, then you tap End.
